Choosing Running Shoes: Fit First, Everything Else Second

Why fit outranks drop, foam and shoe category. What heel-to-toe drop means in plain terms, how long a pair lasts, and why a friend's favourite may fail you.

Running shoes are one of the few purchases where the specification sheet tells you almost nothing useful. Fit decides whether a shoe works for you, and fit is not a number you can read before you put the thing on. Everything else — drop, stack height, foam name, the category the shop files it under — is a tiebreaker between shoes that already fit.

Fit is the whole decision, and it is not just length

The single most common mistake is buying running shoes in the same size as everyday shoes. Feet swell through the day and swell again during a run, so a shoe fitted in the morning on a rested foot will feel short at the end of a long one. Try shoes on late, or after a run, and accept that the number on the box may be a half size or a full size up from what you expect. That number also means different things to different brands; treat it as a starting point, not a fact about your feet.

Length is the easy part. Four things matter more than most people are told:

  • Toe box width and shape. Your toes should be able to splay when you land. A shoe that pinches across the ball of the foot causes numbness, blisters between the toes and bruised toenails, and no amount of breaking in fixes a last that is the wrong shape for your foot.
  • Heel hold. The heel should not lift when you push off. Heel slip is what causes blisters at the back, and it is usually a shape problem rather than a lacing problem — though a runner's loop through the top eyelet is worth trying before you give up on a shoe.
  • Midfoot lockdown. Snug, not tight. If you have to crank the laces hard to stop your foot sliding, the shoe is too wide or too deep for you.
  • Instep height. A high-volume foot in a low-volume shoe produces pressure across the top that no lacing pattern relieves.

The practical test is to run in them, not stand in them. Many shops have a treadmill and most have a return window for shoes worn indoors. Use it. A shoe that feels fine in the aisle can announce a hot spot at twenty minutes, and twenty minutes is the shortest honest test there is.

Drop, without the jargon

Heel-to-toe drop is the difference in stack height between the heel and the forefoot. If a shoe has 30mm of material under the heel and 22mm under the forefoot, that is an 8mm drop. It says nothing about how much cushioning the shoe has in total, which is the confusion the term causes most often.

What drop changes is where load sits. A lower drop asks more of the calf and Achilles; a higher drop shifts a little more towards the knee and hip. That is a shift in emphasis, not a cure or a cause — the link between drop and injury is far less settled than marketing copy implies, and plenty of people run happily at either end for years.

The important rule about drop is about change, not about the number. Moving several millimetres in either direction alters which tissues do the work, and calves in particular protest loudly when they are asked for something new. If you switch, switch gradually — short easy runs first, the old pair still in rotation.

Cushioning is a feeling, not a quantity

Foam is where the marketing budget goes, and where comparison is hardest. Stack height tells you how much material is under you, but two shoes with identical stacks can feel entirely different depending on how soft the foam is, how much it springs back and how the sole is shaped.

Three properties actually matter, and they trade against each other:

  • Softness. Comfortable underfoot, and it can feel unstable in a shoe with a tall stack. Very soft foam also tends to give up its bounce sooner.
  • Resilience. How much energy the foam returns rather than absorbs. High-resilience foams feel lively and often cost more.
  • Stability. Wide bases, sidewalls and firmer foam under the arch keep the foot from rolling off a tall stack. Maximal shoes need this more than low ones do.

Carbon or nylon plates sit inside some midsoles to stiffen the shoe and roll you forward. They suit fast running on smooth ground and can feel harsh and demanding on slow easy days, which is why runners who own a plated shoe rarely use it for everything. If you own one pair, it should not be that pair.

There is no correct amount of cushioning. Heavier runners and longer distances generally favour more; runners who want ground feel and quick turnover favour less. Both preferences are legitimate, and the shoe you find comfortable at the end of an hour is the one that is right for you.

How long a pair lasts, and how to tell

The mileage figures quoted everywhere — a few hundred miles per pair — are a rule of thumb from the industry, not a measurement of your shoes. They vary enormously with body weight, running surface, gait and foam type. Use them as a prompt to look, not as an expiry date.

What actually ends a shoe is the midsole. Foam compresses permanently, stops rebounding and goes flat, and it usually does this before the upper looks worn or the outsole disappears. Signs worth checking:

  • Deep, permanent creases along the midsole that do not spring back when the shoe is unloaded.
  • Outsole rubber worn through to the foam, especially at the outer heel or under the big toe.
  • A flat, dull feeling underfoot on a run that used to feel cushioned.
  • New niggles in the knees, shins or arches that arrive without any change in training.

Rotating two pairs helps, partly because foam recovers between runs and partly because slightly different shoes distribute load slightly differently. You also notice the moment one pair goes dead, because you have a direct comparison every other day.

Why somebody else's favourite may not be yours

Recommendations travel badly here. A shoe is an interaction between a specific last shape and a specific foot, a specific foam and a specific body weight, a specific geometry and a specific gait. A friend's transformative shoe may be the one that gives you a hot spot at the fifth metatarsal by week two, and neither of you is wrong.

So treat any recommendation, a running forum's enthusiastic consensus included, as a shortlist to try on rather than an answer. And when a shoe genuinely suits you, buying it again is sensible — with the caveat that manufacturers revise shoes yearly and sometimes change the fit while keeping the name.

When the cheap option is the right one

If you run twice a week for half an hour on pavement, in shoes that do not hurt, there is no upgrade waiting for you. Last year's model of a mainstream shoe, discounted because the new version arrived, is very often the best value on the wall — the changes between annual versions are usually smaller than the discount.

Nobody needs a plated racing shoe to finish a first 5K, and nobody needs a second pair before they have worn out the first. If you are starting out, buy one pair that fits properly, run in them, and let your own feet tell you what to buy next. That information is worth more than any guide, this one included.

Common questions

What size running shoe should I buy?
Usually larger than your everyday shoe, though how much larger depends on the brand and the shape of your foot. Feet swell over the course of a day and over the course of a run, so a shoe that fits perfectly at ten in the morning can feel short at mile six. The common guidance is a thumb's width between your longest toe and the end of the shoe, with the heel held still and the midfoot snug. Width matters as much as length and is the thing most people get wrong.
Do I need stability shoes if I overpronate?
Maybe not. Almost everybody's foot rolls inward on landing — that is how the foot absorbs load — and the idea that the amount of roll should determine which shoe you buy is far less settled than the fitting ritual in most shops suggests. If you run without pain in a neutral shoe, there is no reason to change. If you have a history of a specific injury, that is a conversation for a physiotherapist rather than a shoe wall.
How do I know when to replace running shoes?
The shoe usually tells you before any mileage counter does. Look for midsole foam that has stopped springing back and shows deep, permanent creases, outsole rubber worn through to the foam underneath, and a general flat, dead feeling underfoot. New aches in the knees, shins or feet that arrive without a change in training are the other signal. Uppers often outlast midsoles, so a shoe can look fine and still be finished.
